If I Had 30 Days to Lose Visceral Fat, This Is What I’d Do

 

You can look relatively slim, have a normal BMI and still be carrying excess fat deep inside your abdomen.

This is visceral fat, and understanding it completely changed the way I started thinking about my own metabolic health.

For years, I was focused on individual symptoms. Eventually, I started looking at the bigger picture: what I was eating, my blood sugar, inflammation, activity levels, muscle mass, sleep, stress and where I was actually storing body fat.

Because when it comes to health, the number on the scales doesn't tell us everything.

What is visceral fat?

Not all body fat is stored in the same place.

The softer fat you can pinch around your stomach is largely subcutaneous fat. This sits directly underneath your skin.

Visceral fat is different.

It's stored deeper inside the abdominal cavity, around organs including your liver and intestines.

And visceral fat isn't simply an inactive store of excess energy. Fat tissue is biologically active, communicating with other parts of the body.

When visceral fat becomes excessive, it's strongly associated with metabolic problems including insulin resistance, fatty liver, type 2 diabetes and cardiovascular disease.

Why BMI doesn't tell the whole story

Two people can be the same age, height and weight ( and therefore have exactly the same BMI ) but have very different body compositions.

One could have considerably more muscle and relatively little visceral fat.

The other could have less muscle and substantially more fat stored around their abdominal organs.

Their BMI wouldn't show you that difference.

It's even possible to have a BMI within the normal range while carrying excess visceral fat.

That's why I don't think we should judge metabolic health from body weight alone.

Visceral fat and metabolic health

Another reason we're particularly interested in visceral fat is its relationship with inflammation and insulin resistance.

Excessive and dysfunctional visceral fat is associated with increased inflammatory signalling and the chronic, low-grade inflammatory environment commonly seen alongside metabolic dysfunction.

Insulin resistance can then affect the way our body regulates blood glucose and energy.

These aren't isolated systems. Our food, activity, body composition, sleep and wider lifestyle all interact.

Can you reduce visceral fat?

Yes! This is where things get interesting.

You can reduce visceral fat without necessarily seeing a dramatic reduction in overall body weight.

So if you're making positive lifestyle changes but the scales aren't moving as quickly as you'd hoped, that doesn't necessarily mean nothing is happening.

Your waist could be changing. Your fitness could be improving. Your body composition and insulin sensitivity could be improving.

That's why it's worth looking beyond the scales.

What would I focus on?

There's no single food, supplement or trick that's going to magically melt visceral fat.

I'd concentrate on the fundamentals.

1. Build your diet around real food

One of the biggest changes I made to my own diet was moving towards predominantly real, minimally processed foods.

I'd prioritise good sources of protein, plenty of whole plants and fibre, and appropriate sources of dietary fat, while reducing my reliance on ultra-processed foods and refined carbohydrates.

For me personally, eating fewer carbohydrates also helped me manage my appetite and blood glucose, although that doesn't mean everyone needs to follow a low-carbohydrate or ketogenic diet.

The bigger principle is learning to build nutrient-dense meals that satisfy you.

2. Get your heart rate up

Exercise is one of the most useful tools we have.

Moderate-to-vigorous aerobic activity and HIIT have both been shown to reduce visceral fat.

That could mean brisk walking, running, cycling, swimming, rowing or playing a sport.

The important thing is finding something you can actually continue doing.

3. Don't forget muscle

I wouldn't focus exclusively on losing weight.

I want to maintain — and ideally build — muscle while reducing excess body fat.

Muscle plays an important role in metabolic health and glucose disposal, so I'd combine aerobic activity with regular resistance training and adequate protein.

The goal isn't simply becoming lighter.

It's improving body composition and metabolic health.

4. Take sleep seriously

Sleep is easy to overlook.

In the controlled sleep-restriction study I discuss in the video, participants restricted to around four hours of sleep per night consumed roughly 300 additional calories per day and experienced an increase in visceral abdominal fat measured by CT. It was a small study, so those exact results shouldn't be applied to everyone, but it demonstrates why sleep deserves a place in the conversation.

For most adults, around seven to nine hours of sleep is a useful general target.

5. Manage chronic stress

Cortisol isn't inherently bad. It's an essential hormone.

But chronic stress can affect far more than cortisol.

Think about what happens when you're constantly stressed: you might sleep worse, exercise less, snack more or reach more often for highly palatable convenience foods.

That's why I now consider stress management part of looking after my metabolic health.

It doesn't need to be complicated. A walk outside, exercise, putting your phone away, spending time with people you enjoy or simply creating some downtime can all help.

How can you check your visceral fat?

The only way to directly assess visceral fat accurately involves methods such as medical imaging, but there are much simpler ways of assessing central fat distribution.

Don't let the scales be your only measure of progress

If there's one thing I want you to take away from this, it's this:

Think bigger than your weight.

Consider your:

Waist measurement. Strength. Fitness. Blood pressure. Blood glucose. Sleep. Energy. Overall metabolic health.

If I wanted to reduce excess visceral fat, I'd concentrate on the fundamentals: predominantly real food, adequate protein and fibre, regular exercise, maintaining muscle, good sleep and managing chronic stress.

And I'd give it time.

These are the fundamentals I wish I'd understood when my own health was struggling, and they're now a huge part of how I approach food and metabolic health today.
